For years the rule was thirty minutes. Miss the post-workout protein shake by half an hour and, according to every supplement tub label from the early 2000s, you'd left your gains on the table. That version of the anabolic window doesn't hold up. The real one is much wider and much less stressful to live inside.
What the Window Is
Training does sensitize your muscles to protein, meaning a given dose stimulates more muscle protein synthesis after a workout than the same dose would on a rest day. That part is real. What's not real is the idea that this sensitivity slams shut within an hour. A 2013 meta-analysis in the Journal of the International Society of Sports Nutrition, led by Brad Schoenfeld, pooled the available trials on protein timing directly and found the window fades out over something closer to four to six hours, not one. If you ate a normal meal two or three hours before training, some of that sensitivity is already covered by protein still digesting in your system when you finish your set.
Where the Thirty-Minute Myth Came From
The number wasn't invented out of nowhere. It traces back to real research on carbohydrate, not protein, from endurance physiology. A well known study led by John Ivy in the late 1980s found that muscle glycogen, the stored carbohydrate used for fuel, resynthesized roughly 45 percent faster when carbohydrate was consumed immediately after exercise compared to waiting two hours. That finding mattered enormously for endurance athletes training twice in one day, where glycogen has to be rebuilt on a tight clock. Supplement marketing borrowed the urgency of that research, swapped carbohydrate for protein, and applied it to weightlifters who train once a day and have no same-day glycogen deadline to hit. The science didn't change. The audience it got applied to did.
What Matters More
Total daily protein intake explains far more of the difference between people who build muscle and people who don't than the exact minute they ate it. The same 2013 meta-analysis found that once total protein intake was accounted for, the effect of timing on muscle gained essentially disappeared. Someone hitting 150 grams a day spread across three meals will out-build someone chasing a perfect post-workout shake while sitting at 80 grams total. If you only have room to fix one variable, fix the daily total before worrying about timing at all.

If you haven't nailed down how much protein you actually need yet, that's the bigger lever to pull first.
When Timing Genuinely Helps
There are two situations where timing earns a real spot in your planning. Training fasted, first thing in the morning with nothing eaten beforehand, extends how long your body stays in a slightly catabolic state, so getting protein in within an hour or two afterward is worth prioritizing. And if you're going more than five or six hours between meals on either side of a session, close that gap rather than leaving one long stretch with no protein at all.
A Realistic Approach
Eat a protein source within a couple of hours of training, before or after, whichever fits your schedule, and hit your daily total across three or four meals. That's the entire strategy. Anything more precise than that is optimizing a variable that was never the bottleneck to begin with.
