An active hang variation that trains scapular depression and retraction — squeezing the shoulder blades up and down while hanging from a bar, without bending the elbows. A foundational grip and shoulder-health movement before progressing to hangs and pull-ups.

Step-by-step technique
Set your grip and hang
Grab the bar with an overhand grip, hands roughly shoulder-width apart, and let your body hang with arms fully extended and feet off the ground.
Arms fully straightDepress your shoulder blades
Without bending your elbows, pull your shoulder blades down and together, as if tucking them into your back pockets. You'll feel your body rise slightly.
Shoulders away from earsShrug back up with control
Slowly release the depression and let your shoulder blades rise back toward your ears, lowering your body slightly. Keep the movement slow and controlled in both directions.
Control the ascentRepeat for the full set
Continue shrugging up and down for the prescribed time or reps, keeping your core braced and feet together so the only movement comes from your shoulder blades.

What goes wrong — and why
Pulling with the arms
Bending the elbows turns this into a pull-up and takes tension off the target movement.
Keep elbows locked straight; move only through the shoulder blades.
Swinging the body
Momentum from a swinging torso masks weak scapular control.
Brace your core and keep feet together to stay still.
Partial range of motion
Small, quick shrugs skip the lengthened position that builds shoulder health.
Fully depress and fully elevate on every rep, slowing the tempo down.
