Exercise
HANGING ALTERNATING ONE ARM
Form cues
About
A dynamic hang drill where you release one hand and shrug up to re-catch the bar with the other, training the timing and grip strength needed for one-arm pull-up progressions.
Instructions
Step-by-step technique
Start in a stable hang
Hang from the bar with both hands, arms straight and body still.
Stable two-hand hangShrug and reach
Shrug the shoulder of your working arm up and slightly across, releasing that hand from the bar at the top of the shrug.
Shrug before you reachCatch with control
Grab the bar again with the same hand, absorbing the catch smoothly rather than landing with a jolt.
Soft catchReset and alternate
Return to a stable two-hand hang, then repeat the movement leading with the other arm.
Alternate arms evenlyCommon mistakes
What goes wrong — and why
Reaching without shrugging first
Reaching from a dead-arm position (no shrug) makes the catch harder and less controlled.
Always shrug the shoulder up first, then let go and reach.
Catching with a stiff arm
A locked, rigid arm at the catch transmits a harsh jolt to the shoulder.
Let the elbow bend slightly on the catch to absorb the impact.
Only practicing one side
Favoring the stronger arm creates an imbalance over time.
Alternate leading arms evenly across the set.

Adaptations for every level
Assisted Alternating Hang
Keep both hands on the bar and just rehearse the shrug-and-shift timing without releasing either hand.
Alternating Hang with Bar Switch
Reach further to catch a second, offset bar or rung to build range and precision.
